Pre-workout meal of oatmeal, banana and protein with a gym bag nearby

When gym buddies talk about “pre-workout,” they usually mean a scoop of something that makes their face tingle. But the most important pre-workout is still real food. Eat the right meal at the right time and you’ll train harder, recover better and protect your muscle.

Why Your Pre-Workout Meal Matters

  • More energy: carbohydrates top up the glycogen your muscles use during hard sets.
  • Muscle protection: protein before training supplies amino acids for repair and growth.
  • Better performance: you’ll lift more and last longer than training on an empty tank.

The International Society of Sports Nutrition’s position stand on nutrient timing notes that eating carbohydrates and protein before and/or after training can help support strength and body composition, and that the size and timing of your pre-workout meal affects how much your post-workout meal matters.

When to Eat

Time before trainingWhat to eat
2 to 3 hoursA full meal: carbs, protein, some vegetables, moderate fat
30 to 60 minutesA light snack: mostly easy-to-digest carbs with a little protein

Fat and fiber slow digestion, so keep them lower the closer you get to your session.

How Much Protein?

The ISSN’s protein position stand recommends doses of about 20 to 40 g of high-quality protein every 3 to 4 hours across the day. Your pre-workout meal is a great place for one of those doses.

Pre-Workout Meal Ideas (Filipino-Friendly)

2 to 3 hours before

  • Rice + grilled chicken or fish + ginisang gulay
  • 2 whole eggs + 2 egg whites, scrambled with onions and tomatoes, + 2 to 3 pandesal
  • Oatmeal with milk, a scoop of whey and a sliced banana

30 to 60 minutes before

  • 1 to 2 pieces boiled saba
  • A small boiled kamote
  • A banana with a protein shake
  • Greek yogurt with a little honey

Don’t Forget Water

Drink a glass or two of water in the hours before training, especially in Philippine heat. Even mild dehydration can make your session feel much harder.

What If You Train Early in the Morning?

If you train at 5 AM and can’t stomach a meal, a banana or a small protein shake 20 to 30 minutes before is enough. Then eat a proper meal right after your session.
